Pelvic Floor Exercises: The 5 That Actually Matter

What is the pelvic floor, exactly?

Picture a hammock of muscles at the base of your pelvis: it holds your bladder, uterus and bowel in place, and it works every time you sneeze, jump or laugh. Pregnancy stretches it, birth tests it, menopause changes it, hours of sitting quiets it. About 1 in 3 women will leak urine at some point, and half never mention it to anyone. Yet consistent, breath-led training genuinely changes things in 6–8 weeks. Not miracles, real ones.

The 5 best pelvic floor exercises

  • 1. Breath + gentle lift, inhale wide into the ribs, exhale and draw the pelvic floor up gently (elevator, 2 floors), release fully. 10 breaths.
  • 2. Pelvic tilts, lying down, knees bent, exhale to flatten the low back. 10 slow reps.
  • 3. Heel slides, ribs stay heavy, slide one heel away and back. 8 per side.
  • 4. Bridge with breath, exhale to lift vertebra by vertebra, inhale at the top, lower with control. 8 reps.
  • 5. Adductor squeeze with cushion, gently squeeze a cushion between your knees on the exhale, release on the inhale. 10 times.

The mistakes that ruin everything

Holding your breath, squeezing the glutes instead of the pelvic floor, doing too many reps too fast, and, the biggest one, never fully releasing between contractions. A floor that can't release is a weak floor.

Frequency and progression

1–2 3x/week Breath and connection, quality only
3–4 4x/week Add heel slides and bridges
5–8 4x/week Longer holds, more range
